4-7-8 breathing

4-7-8 breathing is a slow pattern for winding down: breathe in for 4, hold for 7, and breathe out for 8. One round takes 19 seconds. Start with four rounds, about a minute and a quarter.

The counts

PhaseSeconds
Breathe in, through your nose4

Breathe out, through your mouth8
One round19

The 4, 7, and 8 are a ratio, not a stopwatch. If 7 feels too long, count faster, and keep the three in proportion. Pulmonaut times it at exactly 4, 7, and 8 seconds.

How to do 4-7-8 breathing

  1. Lie down in bed, or sit, whichever is easier.
  2. Breathe out fully through your mouth.
  3. Breathe in through your nose for 4.
  4. Hold for 7.
  5. Breathe out through your mouth for 8.
  6. Repeat four times.

Posture

At night, lie on your back in bed. In the day, sit upright with your back supported.

Who it suits

4-7-8 is for the nights you can't sleep and the evenings you can't switch off. The long hold and longer breath out make a slow, heavy rhythm you can follow with the lights off.

What the research says

Promising, small

In one session with 43 young adults, 4-7-8 breathing shifted heart rate variability toward the calmer side in those who had slept normally. It didn't in those who were sleep deprived (Vierra et al., 2022).

Not tested

We found no good trial of 4-7-8 breathing for falling asleep. People use it for sleep because the rhythm is slow and easy to follow, not because a study proved it works.

Practice it in Pulmonaut

4-7-8 Breathing is free in Pulmonaut, in the Sleep collection. A voice counts every phase over a soundscape you choose, from 3 to 10 minutes. The default, 5 minutes, is about 16 rounds.

Questions

How many rounds of 4-7-8 should I do?

Four to start. When that feels easy, go longer.

Can I do 4-7-8 breathing in bed?

Yes, lying down is the easiest way to do it at night.

Why hold for 7?

The hold and the long breath out slow the whole round down to about three breaths a minute.

What if I feel light-headed?

Stop and breathe normally. Count faster next time, so each round is shorter.
