Breathing guides / Box breathing
Box breathing
Box breathing is four equal parts: breathe in for 4, hold for 4, breathe out for 4, and hold for 4. One round takes 16 seconds. People also call it square breathing or 4-4-4-4 breathing.
The counts
| Phase | Seconds |
|---|---|
| Breathe in | 4 |
| Hold, lungs full | 4 |
| Breathe out | 4 |
| Hold, lungs empty | 4 |
| One round | 16 |
4 seconds a side is where most people start, not a rule. Make every side shorter or longer to suit your breath, and keep the four sides equal. In Pulmonaut you set the side from 4 to 10 seconds.
How to do box breathing
- Sit or lie down, whichever is easier.
- Breathe out fully.
- Breathe in through your nose for 4.
- Hold for 4.
- Breathe out for 4.
- Hold, empty, for 4.
- Repeat. Four minutes is 15 rounds.
If the holds feel tight, shorten every side to 3. If 4 feels easy, try 5, and keep the sides equal.
Posture
Sit upright or lie on your back, whichever is easier. Let your shoulders drop, and rest your hands where they're comfortable. The holds are short, so any steady position works.
Who it suits
Box breathing suits the moments you need to stay level: before a talk, a hard conversation, or a game. The even count gives your attention one simple job.
What the research says
Slow breathing raises heart rate variability, a measure of how flexibly your heart responds, while you do it and shortly after. A review of 223 studies found the same direction at every time point (Laborde et al., 2022). Box breathing at 4 per side is about four breaths a minute, well inside "slow".
In a one-month trial, five minutes a day of breathwork, box breathing among it, improved mood more than the same time spent in mindfulness meditation. The long-exhale practice did best, not box (Balban et al., 2023).
The evidence for box breathing on its own is thin. The evidence for slow breathing in general is good.
Practice it in Pulmonaut
Questions
How long should I do box breathing?
Start with 4 minutes, 15 rounds. Longer is fine if it stays comfortable.
Is box breathing the same as square breathing?
Yes. Same pattern, different name.
Should I breathe through my nose?
Breathe in through your nose if you can. Breathe out through your nose or mouth, whichever is easier.
What if I feel dizzy?
Stop and breathe normally. Next time, use a shorter count.
